On a running 35-minute clock:

From 0:00-12:00

Every 3 minutes for 4 sets:
5 back squats

From 12:00-17:00
Rest

From 17:00-35:00

5 rounds, each for watts:
Max watts row or bike (cap at 20 seconds)*
12 Russian kettlebell swings
6 wall-ball shots
- Rest 1:30 between sets.

♀ 75% of your best back squat, 53-lb kettlebell, and 20-lb medicine ball to a target as high as possible
♂ 75% of your best back squat, 70-lb kettlebell, and 30-lb medicine ball to a target as high as possible

Scaling:
We’re doing something different today — a power endurance workout. Our goal is to try to hit a max wattage each time we get on a machine. You’ll ramp up the machine as hard as you can and look at your watts. The watts will tick up but eventually begin to drop. Once that happens, you’re done on the rower. This should take between 15-20 seconds. Less-experienced athletes may struggle to hit max watts and that’s normal. This is why we cap it at 20 seconds. Hit a hard effort for 20 seconds with everything you’ve got, then move on to the Russian kettlebell swings.

If you’ve never done this wattage ramp-up before, give it a go as a practice round before you start the workout to see what numbers you should be looking for.

The kettlebell swings are a great power endurance tool and the goal is to have a constant dynamic hip extension and continuous leg drive. Don’t think about pulling the bell up, think about continuously pushing down.

The wall-ball shots are all about power. Use a heavier medicine ball than you’d normally use. Your goal will be to throw each rep as high as possible. Don’t worry too much about cycling these reps. If you need to catch the medicine ball and reset for each rep, that’s OK. We’re focused on the concentric portion of this movement and the eccentric position should be controlled to allow us maximum force when we throw upward. Have fun!

*Max-wattage row or bike means once you start to move, you want to hit a max wattage as fast as possible. You are done when the watts start to drop consistently. This should take around 15 seconds or 10-12 strokes. Cap your effort at 20 seconds.

DAMPER: Use a damper relative to your weight and strength. Bigger, stronger athletes can set the damper to 7-10; smaller athletes should use a damper setting around 6-9.

GOAL: Strength and power endurance

ADVANCED ATHLETE TARGET: 75% on back squats, max efforts on the machine for each set (M: 800-900+, W: 650-750+)
BEGINNER ATHLETE TARGET: Quality depth on back squats and rigid midlines, hard efforts on machine

Intermediate option:

* The technical load for your back squats should ensure you can keep a stable midline and reach proper depth.

Coaching cues:
Are your knees caving in as you get fatigued during back squats? Think about planting your feet and screwing them apart and into the ground. Feel the extra stability take hold as your knees track your toes and watch your lifts increase!

Much more pleasant than yesterday’s workout.  These are fun, where the focus is on maximizing power output over a much shorter duration.

As rx'd, 1:32:38.  * Wore vest for everything but muscle-ups.


Legit almost quit this WOD halfway through.  Shit got bad at the burpees to target; felt completely smoked.  After I got through the burpee box jumps, I told myself that I’d rest a bit and then see how the muscle-ups went (I had planned to take the vest off for muscle-ups in any case).  If I couldn’t get them or was struggling, I’d call TOD (time of death) on the workout and just quit.  It was 42 minutes in at this point, and I rested a full 2 minutes, and was surprised that muscle-ups seemed pretty easy.  I still took them in sets of 2 with some sitting down in between.  After getting them, the next decision was whether to put the vest back on or not.  Decided that they had gone so well, and so sucked it up and put the vest back on for the rest.  Don’t get me wrong, the back half was just as bad as the first half (and took 50 minutes vs. 42), but I had conquered the workout mentally.  Glad I only have to do these Hero WODs once.

I used a janky-ass set up to get my WB to 30lbs. Shoved my 20lb ball in a sea bag with two 5lb weights and threw that shit as high as it would go up the wall. Callin it Rx’d….

Good work, and I agree this was a good one! I think the biggest factor in hitting those high watt counts is speed - speed of the individual stroke and s/m, building both until you peak, especially in a high drag.

Got the MedBall to around 13-14' (estimated) each WBS


BS weight was well below 75%, but I didn't want to press my luck on how my left knee was going to take it and I didn't have a spotter/spotter arms for safety. Wanted to keep at least 1 thing Rx beside the rower so I used the 32kg KB. Ya'll hitting 800+ on a rower are beasts!

Jean, check out the rowing tips in resources above for a decent technique description. That being said, the deeper you can get in the catch with a neutral back will allow for a longer, more powerful drive in the stroke, resulting in more distance/calories/watts per stroke. Fortunately and unfortunately, you need to couple that length and strength in the hip drive with a high drag and speed of the stroke to generate the most watts. At the end of the stroke to return to the catch, remember "hands quick away" before you start bending your knees to ensure the bar and your hands clear your knees without feeling the need to lift the bar over them. Rinse, lather, repeat. I was using max drag, averaging somewhere around 39-40 strokes per minute to get my watts and I have decent technique, so that should say something about the strength of my drive.

I could not figure out that rowing for watts either. Tried several different variables in a warm up. Obviously, you have it sorted. Excellent work!

Globo wod: for back squats if you have a rack or sqoat cage and barbell with plates you're all set. Use safety spotter arms or pegs if you are using iron plates. If your erg does not display watts sub max RPM, max calories per hour, or max speed (treadmills or air runners) in lieu of watts. Sub dumbbell swings of equivalent weight if a kettlebell isn't available. If a medicine ball isn't available sub an equal amount of burpee broad jumps for max distance. Usually dumbbell thrusters would be subbed but as this is a power output workout, we need something else for this. Dumbbells sub for back squats are 5x5 bulgarian split squats each side with moderate weight Dumbbells. Scale to maintain good form with these.
